What Are Macronutrients?
Macronutrients are nutrients used in larger amounts. Carbohydrate, protein and fat contribute energy and perform different functions. Carbohydrate includes sugars, starches and dietary fiber. Protein supplies amino acids used throughout the body. Fat supplies essential fatty acids, supports cell structures and helps absorb fat-soluble vitamins.
A macro calculator expresses the three groups as percentages of daily energy and converts those percentages into approximate grams. The percentages describe energy share, not the share of food weight or plate volume. Water, vitamins and minerals matter to nutrition but are not energy-producing macros in this calculation.
Macro Calculator Formula
This calculator uses the USDA's general Atwater energy factors:
Protein grams = daily calories × protein percentage ÷ 4
Fat grams = daily calories × fat percentage ÷ 9
Carbohydrate and protein are represented by 4 kcal per gram. Fat is represented by 9 kcal per gram. These factors are broad energy averages. Food databases may use food-specific factors, and labels apply regulatory calculation and rounding rules.
Worked macro example
For 2,000 kcal with 50% carbohydrate, 20% protein and 30% fat, carbohydrate receives 1,000 kcal, protein receives 400 kcal and fat receives 600 kcal. Converting each energy amount gives:
Protein: 400 ÷ 4 = 100 g
Fat: 600 ÷ 9 = 66.7 g
The displayed fat value is rounded. The calculator keeps full precision internally. At four meals, an even arithmetic division is 62.5 g carbohydrate, 25 g protein and about 16.7 g fat per meal. You do not need to eat identical meals for daily totals to be useful.
How estimated maintenance calories are calculated
When maintenance-estimate mode is selected, the tool predicts resting energy using Mifflin-St Jeor, revised Harris-Benedict or Cunningham. It then multiplies the selected resting estimate by an activity factor. Mifflin-St Jeor uses weight in kilograms, height in centimetres, age and one of two published coefficient sets:
Female equation: REE = 10W + 6.25H − 5A − 161
Estimated maintenance = REE × activity multiplier
This remains an estimate. The activity multiplier is a planning assumption. If you already have a calorie amount from a qualified professional or a consistent real-world maintenance trend, direct-entry mode avoids adding another equation.
Adult Acceptable Macronutrient Distribution Ranges
The National Academies' adult Acceptable Macronutrient Distribution Ranges, or AMDRs, describe broad energy-percentage ranges associated with nutrient adequacy and lower chronic-disease risk in generally healthy populations. They are not personal prescriptions.

The three AMDRs overlap in many possible combinations, but the selected values must still total 100%. This page limits custom entries to the adult ranges because it is a general-purpose tool. Therapeutic low-carbohydrate, renal, metabolic, gastrointestinal and other clinical diets require different assessment.
Percent of Calories and Grams per Kilogram Answer Different Questions
Macro percentages divide energy. Grams per kilogram relate an amount to body weight. Two people using 20% protein at 2,000 kcal both receive 100 g, but that equals 1.67 g/kg for a 60 kg adult and 1.00 g/kg for a 100 kg adult. The same percentage has different body-weight context.
When weight is available, the result shows protein grams per kilogram and compares it with the adult protein RDA context of 0.8 g/kg/day. The RDA is a population reference intended to cover nearly all healthy adults. It is not a universal athletic target, a treatment recommendation or a safe maximum. Pregnancy, older age, energy restriction, training, kidney disease and other clinical factors need specific guidance.
Calories First, Macros Second
A percentage split cannot determine whether the total calorie amount supports maintenance, loss or gain. At 50% carbohydrate, 20% protein and 30% fat, 1,500 kcal produces 187.5 g carbohydrate, 75 g protein and 50 g fat. The same split at 3,000 kcal doubles every gram amount.
Use the direct calorie field only when the amount has a reasonable basis. Estimated maintenance is not measured expenditure, and a self-entered target is not automatically appropriate. This calculator does not subtract a deficit or add a surplus. Use the separate related tools to examine those assumptions before converting calories into macros.
How to Read the Per-Meal Values
The per-meal column divides each daily macro amount by the selected number of meals or eating occasions. It is a convenience for planning and does not mean every meal must match. A person may prefer larger meals around work or training, smaller snacks, or an uneven distribution that still reaches the daily total.
Food labels and tracking apps also round values. Treat tenth-of-a-gram outputs as arithmetic detail, not a requirement to weigh every food to that precision. A repeatable approach often matters more than chasing a perfect number at each meal.
Macro Quality Still Matters
Carbohydrate sources
Carbohydrate percentage does not show how much comes from whole grains, legumes, fruit, vegetables, added sugar or highly refined foods. Fiber, micronutrients, processing and overall dietary pattern change the nutritional value of two plans with the same carbohydrate grams.
Protein sources
Protein foods differ in amino-acid profile, digestibility, saturated fat, sodium and the nutrients they bring with them. A varied pattern may include beans, lentils, soy foods, dairy, eggs, fish, poultry, meat, nuts and seeds according to dietary needs and preferences.
Fat sources
Total fat grams combine saturated, monounsaturated and polyunsaturated fats. The FDA removed calories-from-fat from the Nutrition Facts label because fat type matters more than treating every fat calorie as equal for health. Macro totals should be considered with food sources and dietary guidance.
Fiber, Alcohol and Food-Label Differences
The fiber figure shown in the summary is educational context based on 14 g per 1,000 kcal. It is not included as a fourth macro and is not automatically subtracted from total carbohydrate. Individual fiber guidance may differ, and a rapid increase can cause digestive symptoms.
Alcohol supplies energy but is not included in the carbohydrate, protein and fat split. Sugar alcohols, fiber, organic acids, food-specific Atwater factors and label rounding can also cause calculated macro calories to differ from the displayed calories on a package or tracking app. Do not force a food log to match 4/4/9 arithmetic exactly.
How Accurate Is a Macro Calculator?
The percentage-to-gram arithmetic is precise for the inputs and 4/4/9 assumptions. The real uncertainty lies in the calorie amount, food measurements and whether the chosen split fits the person. Portion estimates, recipe changes, restaurant foods, label rounding and incomplete database entries can shift recorded intake.
Maintenance-estimate mode adds uncertainty from the resting-energy equation and activity multiplier. Metabolism, body composition, movement, medications, health, sleep, climate and recent weight change may cause actual expenditure to differ. Review trends over time when tracking is appropriate, and avoid major changes from one day's result.
When This Calculator Is Not Appropriate
This general adult tool is not designed for children or teenagers, pregnancy, breastfeeding, eating-disorder treatment, clinical tube feeding, critical illness, major burns, organ failure or recovery after major surgery. It should not be used to self-manage diabetes, kidney disease, severe gastrointestinal disease or another condition requiring medical nutrition therapy.
Competitive athletes and people with unusually high or variable workloads may also need sport-specific assessment. Select the matching general-use check and the calculator will withhold the numeric target. Calculation Method and Review Sources
Adult AMDR values and their interpretation were reviewed against the 2024 National Academies AMDR letter report and the original Dietary Reference Intakes for macronutrients. Energy conversion factors were checked against the USDA Food and Nutrition Information Center and FoodData Central documentation. Fiber context was reviewed against the National Academies ratio of 14 g per 1,000 kcal.
Resting-energy equations were reviewed against the original Mifflin-St Jeor study, the Roza and Shizgal revision and the Cunningham analysis. The tool uses 2.54 cm per inch and 0.45359237 kg per pound, keeps calculation precision until display and stores no input beyond the current page session.
